Why it works
Every rule in your plan comes from a study. Here is what each one does in your body, and how strong the proof is.
Vegetables and protein before carbs cut the sugar rise by up to 37%. A short walk after eating cuts it about 17% more.
Small clinical trials and a meta-analysis · Shukla 2015, Buffey 2022Protein and fiber raise GLP-1 and PYY, the hormones that tell your brain "I'm full", and calm the insulin swings that bring cravings.
Strong physiology · Harrison's Principles of Internal MedicineWater, fiber and protein make food filling. Boiled potatoes kept people full 3 times longer than white bread for the same calories.
Clinical study · Holt 1995 · one-year trial, Ello-Martin 2007A fermented food every day raised gut diversity and lowered 19 markers of inflammation.
Clinical trial · Wastyk, Cell 2021On ultra-processed food, people ate about 500 calories more per day without noticing.
Controlled trial · Hall, Cell Metabolism 2019People who plan their meals ahead eat more varied, better-quality food. A plan removes the daily "what do I eat?" decision.
Large cohort of 40,000 adults · Ducrot 2017The method
Same food, gentler curve.
You don't give up bread or rice. You change the order and the company. In small trials, eating vegetables and protein first lowered the blood sugar rise by up to 37%.

AWA · water ritual
Water that stays with you.
Hydration is not only how much you drink, but how much your body keeps. A little sodium, potassium and natural sugar or protein help water stay. Filtered water often loses its minerals, so give them back.
- First glass on waking. Hold it with both hands and set one intention.
- Give it minerals. Remineralize filtered water, or add a tiny pinch of sea salt and lemon per liter on hot or active days.
- Austin heat or long workouts. One glass of oral rehydration solution when you sweat a lot.
- A glass before each meal. Then the breath, then the plate.
Skip added salt and electrolyte routines unless your doctor agrees if you have high blood pressure, heart failure or kidney disease.
How much stays after 2 hours, compared with water
Beverage hydration index, randomized trial of 13 drinks in healthy adults (Maughan et al., Am J Clin Nutr 2016).

Questions
Short answers, real sources.
Does food order lower blood sugar?
Yes. Eating vegetables and protein before carbs lowered the glucose rise by up to 37% in small trials (Shukla et al., Diabetes Care 2015).
Are lentils a complete protein?
Not alone. Legumes are low in methionine and grains are low in lysine. Eaten across the same day, they complete each other; one study saw protein quality rise from 22 to 66 when millet was paired with mung beans.
Why do beans give me gas, and how do I fix it?
Beans carry sugars only your gut bacteria can digest. Soak 8–12 hours, throw away the water, boil hard for 10 minutes, and start with ¼ cup a day. Your gut adapts in 2–3 weeks.
Which foods fill you up with fewer calories?
Foods full of water, fiber and protein: vegetables, legumes, fruit, broth soups, potatoes, eggs and yogurt. In a one-year trial, women who added more water-rich vegetables and fruit lost more weight while eating as much as they wanted (Ello-Martin et al., Am J Clin Nutr 2007).
What drink hydrates better than water?
Oral rehydration solution and milk were retained about 1.5 times better than water two hours later in a randomized trial (Maughan et al., 2016).
